I use a 6-minute sequence before barbell work that consistently improves bracing and alignment. I’ve had lifters get more from the 90–90 by lightly squeezing a foam roller between the knees and using a 4–6s “silent exhale” to lock in lower abs before the dead bug. Small caveat: if tall-kneeling Pallof drives them into extension, I cue toes tucked and a tiny reach or swap to half-kneeling — think “zip up a tight jacket” before you pull.

Building on @jordan92_w, I tack on a 10–15s submax RKC plank after the tall-kneeling Pallof — cue “zip your front pockets to your ribs,” it locks the brace for the first bar set like hitting save before you lift. If someone’s hip flexors grab in the dead bug, I swap to heel taps with feet on the wall to keep abs without the tug.

And quick tweak that’s been money in a 6-minute warm-up: after your 90–90, I put the belt on one hole looser and cue “360 around the belt” for two standing breaths, then do a 10-second iso hinge to take the “ribs over pelvis” stack into the setup. If someone can’t feel it without over-squeezing glutes, I swap the iso hinge for a short banded reach to get a bit of posterior tilt instead.

After your 90–90, a 10-15s front-rack hold (empty bar works) with a quiet nasal inhale and a “breath behind the shield” exhale locks the brace for set one. If athletes can’t feel lateral expansion, I slide two fingers under the belt at the obliques and cue them to push me away. Stays inside the 6-minute window.

One thing that’s stuck for my barbell days: a short wall-squat hold squeezing a mini roller between the knees with a slow “sss” exhale — lights up adductors/obliques and cleans up the stack; if hip flexors try to steal it, elevate the heels.

I get better bracing carryover when the dead bug becomes a hamstring drill: keep the mini ball press and cue “drag your heels toward your butt without moving” to lock a slight posterior tilt and keep the “ribs over pelvis” you started. Small caveat: if tall-kneeling Pallof pushes someone into extension, I swap to half-kneeling with the back toe tucked to hold the stack.
